currently i do lots of heavy weight lifthing, for cutting i need to do drop sets or giant set, but now i been doing drop sets, example:-

if i do chest dumbell press

26kg x 12 then i drop
14kg x 12

28kg x 12 then i drop
14kg x 12

30kg x 12 then i drop
14kg x 12

Izzit ok for cutting...or i should go for lighter weight???

Cutting has got nothing to do with the poundages you use. Always aim to be lifting heavier.

I can't lift those heavy weights at all, too heavy, I could only lift 10kg dumbbell...

bro u surely can,go slowly step by step,increase the weight slowly when u feel u are ready,last time i was always saying "cannot one la,so heavy" i may be small in size,but i keep myself motivated to push even harder and more... don't limit yourself,let your body limits you.. biggrin.gif

Cutting is all about diet. Ive followed the same routine ie low reps high poundage both on xutting and bulking phases.

Just tweak your diet. You dont even have to cardio to cut

True, calorie in vs calorie burned.

If less calorie goes in, no need more effort to burn.

But cardio does helps in the burning part. But, so does weight lifting.

after a few set, i feel my muscle is empty shocking.gif do you have that kind of feeling?

my chest also, when i use the machines

i usually do cardio for 15 minutes then proceed to play the machines and lift dumbbell(10kg haha)

Because whenever I have significant progress, something bad happened and forced me to reboot (2 broken bones and 3 surgeries so far, will have another 1 later this year.)

Anyway, I'm maintaining my mass while lean bulking. Don't want to dirty bulk then cut, because I hate doing cardio. Lean bulking is slow and might look the same but if you were to compare year by year you can see there is progress. However since 2010 nothing much differs due to the 'reboot' I mentioned.

palms up wrist curl + palms down wrist curl can do quite alot on forearm
farmer walk can hit your forearm too at the same time improving grip strength

Hey! I don't do any direct forearm work. Just workout normally. I don't use wrist straps on my PULL workouts though, helps me improve grip strength.

Aside from fapping of course.

Both actually. I started to gym to cosplay characters that I wanted, which most have that beach boy bodytype which DL tak suka. So yeah, need to balance both.

Not cosplaying for money, however, the money are still welcomed to get more costumes or upgrade current ones and maintenance of gym supplies (whey). Both are expensive hobbies lol.

In fact, I think I am. Just I would like to gain more about 5-10 kg to reach the most ideal look for me.

I hang with a lot of crowd from geeks and nerds to the most hardcore sports people and most of them agree I look pretty good already. Only around gym goers and body builders they would say I am too skinny.

Advices by you guys are always welcomed though. But sometimes, you guys seems to put a lot of expectation on me, which makes it hard on me. But I know all of you guys have good intentions! thumbup.gif

what make u think that difficult to gain 5kg? can't lift heavier or diet?

I am very impressed with your progress and improvement since a few years ago, i think u got mesomorph (or mixed with it) genetic just u didn't eat extra diet and exercise so it was hidden by ectomorph life-style. You could probably manage your lean muscle size easily by increase or decrease amount of your clean diet, unless you have problem with budget to be spend on food(hope no offended, we know bodybuilding is a very expensive hobby especially protein is the most expensive nutrition source for Asean)

I saw some members in gym rakyat trained for 5-7 years their muscle more and more defined, but seem hardly grow bigger. I asked them don't they want to become bigger? They told me they can't afford protein supplement or extra protein foods, some even only eat 2 meals a day. Some just clean bulk once in a while for fun or competition, after 2-3 months their body back to lean/skinny again although they still train everyday, they just can't or don't want to spend money continuously on extra diets.

I think it is up to that person alone to decide where he wants to take it. Emino is not skinny nor obese, so he do not need the "motivation" to do something. People do not need to just go BIG for no reason. Sure, folks who hits the gym gets into the frenzy of going bigger and bigger, but what is the end game? If Emino is getting gigs to play Spidey (which is the most popupar marvel character of all time), and if he finds that the physique he is currently in suits him, then why not? No one is asking him to play The Hulk... No one should just blindly "go big or go home." Seriously. I'd agree if you are in the gym, "train hard or go home," but not going big.

Thanks bro for the compliment... well next step, I think I will be focusing more on compound movement.

As usual, I started doing all isolation exercise, and quite a number of them hit plateau, and I seldom do deadlift and squad before. And now I am loving it, they are so effective, that I can easily break my even my rows, benchpresses plateau.

PR for squad: 120kg x5
PR for deadlift: 130kg x3

And then, one of my friend introduce me a number of compound movement, and I find them very interesting as well. (I think that is why I got better core)

Exercise like front lever, muscle up, plank pushup, human flag really do engage a lot of muscle group.

So yeah, to sum up, I will keep on hitting hard in all the compound movement (if possible get minor visible striation on my quad), and able to perform all the body weight exercise very well.

Target by end of august:
1) 10x Muscle Up consecutively
2) at least able to hold full front lever for 5 seconds
3) at least able to perform one human flag
4) at least able to hold my planck with my leg straight
5) squad at least 140kg x5
5) deadlift at least 140kg x5

i injured my shoulders quite a few times, left while doing pullups (zzz) and right while doing shoulder presses. the pain is still there, even after months. any advice for treatment. some say deep tissue massage would do the trick. medically, will scan reveal the injury? and any type of doctor i should go to?

my ortho only detect rotator cuff tear when he saw the MRI film. on the day of surgery, they used scope and discover SLAP tear also.
so no, the scan itself cannot reveal all injury unless you do scope.

did your injury cause you immense pain, or it just bothered you?

pantai Hospital BP. it supposed only RM 850, but i choose warded so can claim insurance lol icon_rolleyes.gif
continuous pain when i training, uncomfortable when idle, until one point when i train biceps also pain, my ortho said my biceps attachment also out of place because of the tear.
Mine is Type II and i have 3 anchors now.

if u have continuous pain just go do MRI, it might only inflammation, if not serious can get away with cortisone or PRP i think. You can ask your ortho.

continuous pain when i training, uncomfortable when idle, until one point when i train biceps also pain, my ortho said my biceps attachment also out of place because of the tear.
Mine is Type II and i have 3 anchors now.

if u have continuous pain just go do MRI, it might only inflammation, if not serious can get away with cortisone or PRP i think. You can ask your ortho.

Ankle, wrist and any joints, you can't really grow em since it is all genetics.

Yeah like -Dan said, how can you gain muscle if you are having calorie deficit? You do know that you need calorie surplus to grow more muscle right? So what is your current priority? You can lose the belly fat or gain some muscle mass on your thigh but you can't do both or very hard to do both at the same time.

Tbh I don't really understand it 100%, but it happens. IF is most probably where you read about recomps. Carb cycles too.

Basis of IF is to control your insulin spike timings. Manipulating this could do it. Hell my avatar pic was taken when I'm on IF

That would be correct. The video below also explain on how much muscle can you gain and as per Scooby highlighted, it is diminishing every year. Logically, there would be limit on how much a person can gain muscle mass or all bodybuilders would become hulk-like physique.

u have V shape around the waist area. that should tell u something.

Over bulking? But my chest is still not solid or else I would have started my cutting already. My height is 172cm and my weight is 144lb. My target is to bulk to 150lb then only start cutting. Or should I cut now? Cardio while bulking?

Main meals: 70% lean meat + 30% rice and vege(carrot, parsley, spinach,pumpkin). will cook this in bulk and freeze. raw veges/fruits as snack between meals. and egg whites should i not get enough protein. food should last about a week (is eating in this manner good?)

see, i cant judge much with your info, whether you have lost much fat from the beginning.
but i guess u have gained muscles, which is good.
whether u have gained/lost fat, you are the better judge since u know your before figure and now. but what i'm sure is you still have high bf% and you might face a situation where you reach your targeted weight but still your chest sucks. so how? get even heavier? and then even heavier?

some ppl are very sensitive to simple carb and can gain fat easily from that. you are probably one of them. always tweak your diet to see what suits you best. just because you are bulking, doesnt mean you can eat rice like no business. you also dont seem to have any healthy fat in your diet as well. have a good ratio of carb:protein:fat.

I see. I think my bf percentage is still the same when i see myself in the mirror. You're saying that I can maintain a low level of bf % even when i am bulking? Can you give me some examples of healthy fat? I forgot to include that I take 2 capsules of fish oil, 1 in the morning and another one 30mins before bed.

There is a different between clean diet and clean bulk.

Clean diet is diet of healthy food such as chicken breast, no fast food etc and the opposite is dirty diet where fast food is one of the menu. This kind of diet will not determine whether you'll gain more fat than the other.

On the other hand, there is clean bulk and dirty bulk. Clean bulk is taking low amount of calorie surplus, usually 10% -20% of maintenance calorie. For dirty bulk, you eat a lot of calorie surplus.

According to scoobyworkshop calculator. I need 2218 cals to have a clean bulk

I calculated before, I dont think my diet touches the value above. But im gaining fat.....Sigh.....what can I do?

If you want nice arms, then plz no cutting till you can curl the 90s or 100lb barbell unassisted (means no spotting on first few reps).

Cutting is quick. Building is slow.

i went from eating really shit to a clean diet, allowing cheat days on saturdays/sundays as my family won't cook on the weekends.

i try to down 4-5meals a day, usually heavy breakfast. 2shakes a day, first month was using muscletech, now on ON gold whey and dymatize's creatine.

I'm a short guy, only around 170-172 cm, didnt measure recently sorry, haha. Currently weighing in at 70kgs.
I dont have a definite programme which I follow to, I just workout 6days a week, sometimes twice a day if i feel energetic. Cardio only when friends ask to play football/futsal/go running. I alternate body parts training days every week. Let's say I train chest on monday this week, I would train on other days the following, try to give my body a shock, and sometimes i train one body part twice a week, alternating them too.

As for calories intake, I used to count them with MyFitnessPal app on my phone, I gave up as I was too lazy tongue.gif so I just eat in portions that I feel is right, usually 50/30/20. Have a goal, it'll make things easier. To me, if there's visible results = you're one step closer to ur goal. cheers!

Maybe try training one body part a day? Or mix and match if you cant hit the gym so many times a week la. Idk to me fullbodyworkout I dont get to target that one muscle group that much, I'm the type of person who would wanna feel DOMS the next day. Hehe. Just a suggestion.

Currently trying to bulk up but uncomfortable with the tummy sad.gif

Unfortunately i had a nasty skin infection thing that left some ugly marks on the front. Super over-conscientious about it. Once it clears up ill post front shots smile.gif In the meantime, ill post back and legs.

67.5kg post cutting, now on the way to 72kg. Never really measure myself honestly, mirror and progress pics do so much better than the measuring tape.

no idea, def. not as lean as free_enuf. but i got visible abs, veins in forearm/bicep/shoulders. i reckon around 12-15% but someone should correct me if they think otherwise.
also, lighting and camera angle plays a big role in showing a physique (althought lighting sucked when i took the pic).

i tore my rotator cuff and SLAP. did surgeries on dec last year. Apparently i i might tore it back this last weeks lifting heavy things(not in gym). I will have it check again next weekend, probably MRI

well.. before this, I did some pushup at home and occasionally hit the gym when there is one. So it's more like casual playing around. Yes, up until now, its more like to be 6 or 5 days a week.

I am not sifus, but from my experience, doing all the basic heavy compound movement (deadlift, squat) and eat relatively clean (for me, just no fried food), allow me to improve quite a bit within 7-8 months..

Last time yes. Now, seldom. I prefer heavy compound movement to burn all the calories. Normally during rest day I would do some jogging or swimming, 20min to 30min, and maybe some yoga movement, so that's about it.

From my experience, as long as you eat good and clean, stay focus on ur weight training, throw in some short cardio in the morning if you want, should be good to go. My way of doing it is not doing cardio and weight and the same period of time. I would do cardio 1st thing in the morning. Rest, take a nap. Weight training at night.

I had 2 lower back surgeries from an accident and fractured 2 wrists from a.rollerblading incident. But i have deadlifted raw 525lbs. So i need a belt and straps. I have never done military presses before. This is my 4th session so i don't know if my back will arch or not. But I'm not willing to take the risk.

Yes that would be a sumo deadlift. If you are accustomed to conventional deadlift, you'll find that sumo deadlift is very awkward for you (me too). Nevertheless, doing sumo cut your ROM greatly which is very beneficial.

Well to be exact I wasn't complaining, I'm just answering dl bro as he asked me did I follow EXACTLY smile.gif did you see what's the diet plan? smile.gif By too strict I meant no white rice, no processed food, doesn't eat outside food, bring lunch boxes along even during travel, no sugar and no cheat meal for 3 whole months straight. So I didn't follow the diet plan to the dot, I do eat white rice as carbs, have pizza as cheat meal once awhile etc. Is my English that bad? I'm sorry for the misunderstanding cause again. Don't be so unfriendly la. I'm just a guy that wan to know whether to cut or bulk at the current stage only. Cheers smile.gif

I think what he meant was, you're already given a diet plan. If you didn't follow it consistently, then why are you even questioning about your lack of progress? Unless you're educated enough in formulating your meal plans, then just follow a given plan to the dot and you'll be able to know what went wrong and gauge progress objectively from there. Beyond that it's all complaints and empty words. And yes, I'd say go for a bulk, but healthily.

No point bulking before you get to at least 10% body fat. Get to that percentage, then bulk clean/semi-cleanly.

Once you realise it is sh!t-hard for you to cut to even 10%, you will learn to dial in your nutrition.

This is because, you will know what bulking is all about. It is not simply eating more ice cream and kfc. Not all calories are equal, and when bulking you have a certain calories to hit and you have to hit it properly and not thinking "Wah, I got room for 800kCal... lets hit up pizza hut. I checked 4-slices of Hawaiian Chicken is 780kCal, ok ma!" It don't work like that.

The forum is not unfriendly, but I suppose some folks here will be too hard pressed to offer constructive criticism because it is a public forum after all. With all the advice given and all the threads pinned, you all should give it a read first. Because, for all we know, spending the 5 minutes typing a constructive response will be dismissed and you will go out and do your own thing anyways.

If you are even talking about bulking, you SHOULD know your current TDEE. What is your current Total Daily Energy Expenditure. If you were cutting previously, what was your Cutting Calories? And if you planned to bulk, what is your goal fat % prior to bulking and how much fat % as your weight to fat% target bulk. What will be your bulking calories requirement?

You see, when you do not do "some" research when you come out and ask "should I bulk" what you will be asking is either simplistic 1 line answers like "Yeah man... BULK!!!!! WOOOOT." or you will get trolled or dismissed.

I know it is an innocent question, but that is just what you will get in return, the "innocent unthoughtfull/useless" response or "gtfo, you have no idea wtf you talking about" response. Actually i was gonna point out the diet works. All diets work. Prob is you didn't adjust the calorie intake for your bodyweight. Lol. Which is why your fat loss wasn't optimal.

First of all thanks for answering my question smile.gif appreciate it. But again I'm not complaining about the progress, but just to ask whether at my current physique, should i bulk or should i cut first to reach my goal.

Sure I know how difficult is cutting(if it's easy, we'll see hot hunks everywhere right?)
I admit, I have 0 knowledge about BB when I started the Kris Gethin programme. Coz I didn't know which way to start off, so the programme served me as a guideline. during the programme I then started to learn and read through forums. I've even started to read through the Bodybuilding thread in this forum, way earlier when there's one guy in the thread who said that he can bench press 2x BW. (btw, did he posted a vid about it yet?) coz i kinda stopped reading the old verson halfway and read the latest BB thread instead.

And then after I nearly finished my kris gethin programme, i've started to look for new diet like Carb cycling, Intermittent fasting. I chose IF because i don't have to stress on having to eat 3 hours once, which suits my lifestyle. I do know my TDEE ofcourse, from what I've studied through forums and BB.com. Btw, from rippedbody.jp, it stated that i eat 30% less calories of my maintainence calorie on my rest days and 10% more on my training day in order to cut, right? smile.gif hope i'm not wrong.

lastly, i'm willingly to accept constructive critisms smile.gif but please don't start to bash me when you "assume" i did not do my homework before asking. thanks smile.gif

i'm using the formula below.

Katch-McArdle BMR Formula:

BMR (men and women) = 370 + (21.6 X lean mass in kg)

current weight is BW 65kg, i'm guessing my body fat percentage is 15% (coz i read somewhere that to have 4 packs visible u have to be at least 15% bodyfat). So, my BMR should be 1423cal.

and then calculate my TDEE with activity multiplier (x1.45 for me) which is 2063cal

To cut, according to here
rest days cal intake=1444cal
training days intake=2269cal

Correct me if i'm wrong smile.gif

BMR: 370+(21.6*LBM) = 370+(21.6*52.48) = 1504

Seems like you got your figure for BMR wrong.

Further to that, if you are not already doing it, you should know your macros as well.

Also, keeping it simple is probably better as in; the general fat-loss caloric deficit is 20% or coincidentally around 400-500 calories.
Most folks are under the the average of 2.4k to 2.5k TDEE.

That means, just keep the 400-500 deficit and not worry about 30% deficit on non workout day, and 10% surplus on work out days. When you start dialing in your macros, this will really give you a bit of a headache.

IF is great as well. Give it a go. When you start finding yourself going into hunger mode and over consume even if it is within your feeding window, that is when you should stop. But if you can keep the pattern, then its great smile.gif

Lastly, although switching diet plans, work out programs are great way to progress and keep motivated, it is the consistency which will reward you.

I still strongly believe that it is pointless to bulk when fat percentage is more than 10%, but that is just me. Folks may look at your size and say otherwise. smile.gif

@Mike, Des, Arul - Thanks for the awesome feedback guys. Currently working on an upper/lower split focusing on squats/deads/bench/pullups.

@Kaff - Really feels like all the gains went to my legs. Will be adding more accessory workouts for the mirror muscles.

Eat clean, lift hard. Start at a base of 2000 kcal/day, scale up 100kcal/day for every inch above 5'8", track your weight fluctuations every fortnight.

Cut 100 kcal/day if weight increasing but lifts not increasing
Add 100kcal a day if feeling lethargic.

Otherwise, maintain.

Mine considered kinda bad way of dieting. Cut nearly all carbs and muscle loss followed.

Better to count your macro nutrition. And the most painful lesson I have learned, don't depend on supplements!! Get your nutrients from real food. Your muscles will look and feel better. At most just get a Lean Protein Shake/ Casein and Creatine Monohydrate.

Day 28, I am at 57kg

so not really much difference in weight.
not really "just like that" leh sweat.gif

u can start to try, and maintain it. very hard especially if u go out often

However, isn't your cut a bit too fast? I think you lost A LOT within 8 days.

I cycle my carb intake throughout the week with consistent protein n fat intake

Example of my one day meal is

Morning (tastiest meal of the day):
- 3/4 Cup Rolled Oats with chocolate Protein Powder mixed in (No instant or quick bull)
- 1/2 can Ayam Brand Tuna in Mineral Water
- 5 boiled eggs (only 2 yolks consumed)
- black coffee no sugar
- sometimes half tea spoon Steffi low fat peanut butter.

Snack
- 1 can Ayam brand Tuna in Mineral Water
- Almond nuts or a piece of low fat cheddar cheese

Lunch
- 1 1/2 Steamed chicken breast (no salt no skin)
- huge serving spinach and brocolli
- medium serving homemade boiled kidney beans (no salt)

Snack
- 1/2 steamed chicken breast (no salt no skin)
- small serving homemade boiled kidney beans (no salt)
- almonds or chestnuts

Post workout (immediately after workout)

ya less than 2000. around 1600 average
on high carb days it is around 1800
low carb days around 1400

not sure if i lose muscle mass, but my weight stayed constant
if i try to do more than 10 push ups, can feel the muscles at forearm tingles like guitar string being picked

It's not a mix between tuna and mineral water. It's type of tuna in can. There are tuna in mayonaise, tuna in olive oil, and the cheapest yet healthiest tuna in can version would be tuna in mineral water.

Waist size 24.7 inches. Body fat single digit % 2 weeks plus ago. Last poundages for power Deadlift 450 plus, squat parallel 355lbs. Squats ATG, 2 second pause at btm 335lbs. Bench 335lbs, shoulder press 90 pounders x 6 at 4 second negative phase, bw 70kg dips + 155lbs x 3-4 to name a few random lifts.

I was pretty skinny before I went on that dirty bulk, I didn't have a problem back then. Probably just all the fat that's been piling up.

While you guys look amazing, I'm slightly demotivated. I was on a conventional bulking/cut plan where I've seriously began bulking on August (or so), and cutting on December.

I took before (June) and after (Nov) pic. I don't see much difference on both other than a lot of fat. I've also gained a lot of excess fat due to me having a dirty bulk (yea silly).

The only place that I see improvement is my back. Would like to ask you guys, is it that my lean gains are hidden beneath my fat layer? Especially when I've gain quite a lot of them.

I'm 175cm. I gained from 71kg to 77kg within 6 months or so.

If you would like to see pics. sad.gif Ain't gonna post here but would gladly PM them pics to get advise..
