I think your friend's got it right with one of most effective foot technique - heel down. Most of those really fast death metal drummers get insane speeds by first mastering the heel down... and they can go really fast even in heel down. You can leave off those heel toe or heel up etc... if there's one foot technique you have to master, it's the good ol' heel down.
Now more on the practice. There's three things you can do and this works for both hands and legs: 1) practice with a metronome and a countdown timer, 2) use weights on your wrists and ankles, 3) practice rudiments (e.g. single rolls, paradiddles etc) and this can be rudiments that work each limb individually or one which works all four limbs together.
I use Reebok 1kg wrist weights and because I'm on the skinny side, it fits my ankles too. The weights don't actually work the muscles used to perform the hit, but instead works your core and stabilizer muscles so that you have better form.
