Don't know about your friends. But here is what I do.
1) Have a body check-up annually. Many people don't even know they have diabetes, high blood pressure or have high cholesterol. Talk with your doctor about managing the problem. You need to follow up with further check-ups and monitoring to see if your diet and exercise work; I noticed doctors won't give you a call and ask you.
2) Eat lots of veggies and avoid low-quality fats (e.g. saturated fats), refined carbohydrates, and ultra-processed food. Doing this can be very difficult in Malaysia. Many outside foods have high carbs and are loaded with saturated and trans fats. Avoid those sugar drinks like soda and bubble teas. Uncle haven't eaten those 3-in-1 coffee, soda and bubble teas for more than two years. Uncle recommend black coffee or just tea without sugar.
3) Eat less rice, like no more than a quarter of the plate. Filled it up with veggies and some meat.
4) Snack less, if at all, eat just veggies. Uncle here, eat raw carrots, celery, broccoli and cauliflower without dressing. Cut them and put them in the fridge. When hungry, just eat them.
5) Do an exercise you love 4-5 times per week. This can be running or weightlifting. But be careful if you have just started your exercise. It's better to start slow than regret.
