nah dont listen to that PT crap. 30 seconds is fine. for fat burning sometimes i do circuit. no rest between sets with different bodypart muscle for like 4-6 sets of different exercise. some ppl does HVT with 30 seconds rest only too.

Weights, I think it's the same lah, if you train free squats all the time.
Probably the smith squat would involve more quads and less butt.

is u can single leg squat 50kg, u'll be able to free squat at least 150kg. the balancing strength required is very serious by single leg squat

pullovers works your back as well.. Straight arm pullovers work your chest more. but use lighter weight. else u'll pop your shoulder lol

pistol with bodyweight also canot tahan ady. i can squat 140kg and i can only do 2 full range BODYWEIGHT pistol lol

but it will be a different story for a gymnast.. gymnast can do lots of pistol i guess.
