If your intention is to gain lean muscles, unless you know what you are doing.... you'd be better served with big lifts like squat and deadlifts, push ups and pull ups... supplemented with isolation exercises (for your arms).

3 hours in the gym? Isn't that a bit excessive? It's like running a marathon.
